Track cycling for indoor training

Track cycling and indoor training share characteristics that make them a natural fit. Both remove external variables and focus on pure power output. This article explores why velodrome-style training works well on smart trainers and how to structure effective track workouts indoors.
The controlled environment parallel
Real velodromes are indoor, climate-controlled spaces with smooth surfaces. There is no wind, no traffic, no hills, and no weather. Every lap is identical. This matches exactly what you get on an indoor trainer: a controlled environment where power output directly determines speed.
This control has training benefits. When you hit a target power number indoors, you know the effort is consistent. Outdoors, the same power might feel easier or harder depending on conditions. Track cycling is already designed for this controlled scenario.
Natural interval structure
Track events map directly to common interval workout structures. A flying 200 meter sprint takes elite riders about 10 seconds at maximum power. That is a perfect neuromuscular sprint interval. A 4 kilometer individual pursuit takes about 4 minutes at threshold power. That matches classic FTP-building intervals. A 16 km points race involves repeated attacks and recoveries over 20-25 minutes. That is VO2max interval territory.
You do not need to invent arbitrary interval lengths. Track events have evolved over decades of competition to test specific physiological systems. Use those event structures as your interval template.
Rapid feedback loops
On a 250 meter track, each lap takes 20-30 seconds depending on speed. This creates tight feedback loops. You can make a pacing adjustment and see the result within one lap. Compare this to road riding where feedback on pacing might take minutes.
The short lap also creates natural markers for effort distribution. In a pursuit effort, you can plan power targets for each lap: maybe 10 watts above target on lap one to build speed, settling to target on laps two through fifteen, then maximum effort on the final lap.
Power-based by nature
Track cycling removes most variables that make outdoor power data messy. No hills mean no gravitational effects beyond banking. Indoor tracks eliminate wind. Consistent surfaces mean consistent rolling resistance. Speed becomes a nearly pure function of power output.
Smart trainers measure power directly. They are designed to make power the central metric. Track cycling is the cycling discipline where power is most directly translated to performance. The match is natural.
Sprint training indoors
Track sprinting involves short, maximum-intensity efforts. These translate well to indoor training. A typical sprint session: 4-6 efforts of 10-15 seconds at maximum power with 5-10 minutes of easy spinning recovery between each. The recovery time lets your neuromuscular system fully reset.
For these efforts, ERG mode is not ideal. You want the trainer in standard or simulation mode so you can accelerate freely. Build up to the effort: easy spinning, then a hard acceleration, then hold maximum power through the flying segment.
Pursuit training indoors
The individual pursuit is a pacing exercise. Four kilometers at the highest sustainable pace. For training, break this into progressions. Early season: 2 x 4 km at 90% of target pursuit power with 10 minutes recovery. Mid-season: 4 km efforts at race pace. Peak form: full pursuit simulations with race-like warm-up.
Pursuit efforts build threshold power and pacing discipline. The fixed distance and fixed track make time-to-completion a precise fitness marker. If your 4 km time drops, you are getting faster.
Endurance on the track
Not all track training is high intensity. Points races and team pursuits require substantial aerobic endurance. A basic track endurance session: 20-30 minutes of steady riding at 75-85% of threshold power, counting laps, practicing consistent pacing.
The lap structure helps maintain focus during endurance work. Each lap is a small accomplishment. Set a target lap count and work toward it. This mental structure can make indoor endurance sessions more engaging than watching a number slowly climb.
Sample weekly structure
A balanced track-focused training week might include: Monday off, Tuesday sprint intervals (6x10s max with full recovery), Wednesday endurance laps (45 min steady), Thursday threshold pursuit intervals (3x4km at FTP), Friday recovery spin, Saturday race simulation or tempo, Sunday off or easy spin. Adjust volume based on your training history and recovery capacity.
