Introducing Training Plans: Science-based periodization

Create personalized, periodized training programs that adapt to your goals, experience level, and available time. Learn how Training Plans work and why structured training delivers results.

Why Structured Training Matters

Most cyclists train without a plan. They ride when they feel like it, go hard when motivated, and rest when tired. While this approach can be enjoyable, it rarely leads to meaningful fitness improvements. Without intentional periodization, you're essentially hoping that random training stress will somehow translate to better performance.

Structured training solves this by organizing your workouts into a deliberate progression. Each week builds on the last. Hard efforts are balanced with recovery. And the training you do today is specifically designed to prepare you for the fitness you need weeks or months from now.

Training Plans in Ride Cave bring this structured approach to every cyclist, whether you're preparing for your first century or peaking for a national championship.

How Training Plans Work

When you create a training plan, you're not just getting a calendar of workouts. You're getting a periodized program built around established training science principles.

The Core Concept: Periodization

Periodization divides your training into distinct phases, each with a specific purpose:

Base Phase (30-45% of your plan): Build the aerobic engine. This phase focuses on endurance, tempo, and sweet spot work that develops the foundation for everything else. Without a strong base, higher intensity work won't stick.

Build Phase (35-40% of your plan): Raise your ceiling. Now that you have the foundation, this phase adds threshold and VO2max work to push your functional capabilities higher.

Specialty Phase (20-35% of your plan): Sharpen for your goal. Training becomes event-specific, matching the demands you'll face on race day or your target event.

Taper Phase (1-2 weeks): Arrive fresh. Volume drops significantly while intensity stays high, allowing your body to absorb all the training stress and arrive at peak fitness.

Progressive Overload with Built-in Recovery

Training plans use a load-recovery pattern that prevents burnout while ensuring adaptation. If you're newer to structured training, you'll follow a 2:1 pattern: two weeks of building load followed by a recovery week. More experienced athletes use a 3:1 pattern.

During load weeks, training stress progressively increases from about 90% to 110% of your target. Recovery weeks drop to around 65%, giving your body time to adapt and strengthen.

The Nine Disciplines

Training isn't one-size-fits-all. A criterium racer needs different fitness than someone training for a century ride. Training Plans support nine distinct disciplines, each with carefully tuned physiological demand profiles:

Road - Short Course: For criteriums and punchy road races. Emphasizes repeatability at threshold with frequent anaerobic surges. Your plan will develop the ability to recover quickly between hard efforts.

Road - Long Course: For road races, fondos, and long stage days. Focuses on aerobic base and fatigue resistance with sustained threshold power. You'll build the durability to maintain power over hours.

Time Trial / Sustained Power: For TTs, hill climbs, and solo efforts. Prioritizes sustained threshold power with pacing control. Minimal anaerobic work - it's all about steady, controlled output.

Track - Endurance: For pursuit, points race, scratch, and omnium. High VO2max repeatability with a strong aerobic engine. You'll develop the ability to go deep, recover, and go deep again.

Track - Sprint: For match sprint, keirin, and team sprint. Neuromuscular power and explosive repeatability. Lower volume than other disciplines but higher intensity.

MTB - Short Course: For XC and short-track racing. VO2max power with fatigue resistance under variable load. The variable terrain of mountain biking demands constant power adjustments.

MTB - Long Course: For marathon MTB and endurance XC. Similar to road long course - aerobic base and sustained climbing power for multi-hour efforts.

Cyclocross: Repeated anaerobic bursts with high lactate tolerance. CX racing is uniquely demanding, requiring constant high-intensity efforts with minimal recovery.

General Fitness: Balanced development without a specific event target. Conservative progression that prioritizes consistency and enjoyment over peak performance.

Creating Your Plan

Creating a training plan takes about a minute. Here's what you'll configure:

Training Goal: What are you training for? Choose from Peak for an event (maximum fitness for a specific date), Build general fitness (sustainable improvement without a deadline), Return to form (safe rebuilding after time away from training), or Maintain current fitness (hold your level without overreaching).

Discipline: Select from the nine disciplines above. This determines the physiological demands your plan will target.

Start Date: When do you want to begin? Plans default to the upcoming Monday, but you can choose any start date.

Target Date: When is your event or fitness goal? The plan will work backwards from this date to ensure you peak at the right time. Your target date combined with your start date determines the plan duration.

Experience Level: How long have you been doing structured training? Options range from New to structured training (more conservative progression, longer base phase, 2:1 load pattern) to Elite / Competitive (aggressive periodization for athletes who recover quickly).

Weekly Hours: How much time can you commit? Plans scale from 3 to 25 hours per week. More hours means more workouts and higher total training stress, but the structure remains sound regardless of volume.

What You Get

After clicking Generate Plan, you'll see a complete training program including:

Plan Preview: Before saving, review the overall structure including total weeks, training phases, estimated TSS (Training Stress Score), and average weekly load.

Week-by-Week Schedule: Each week shows the training phase (base, build, specialty, or taper), whether it's a load week or recovery week, target TSS and hours, and individual workouts with duration and intensity.

Workout Details: Each workout includes name and type (endurance, threshold, VO2max, etc.), duration and target TSS, detailed interval structure, and whether it's a key workout that shouldn't be skipped.

Progress Tracking: As you complete workouts, the plan tracks your progress with a visual progress bar and completion percentage.

Managing Multiple Plans

You can create as many plans as you want, but only one can be active at a time. This lets you create plans for different scenarios (A race, B race, general fitness), keep completed plans for reference, and draft future plans without affecting your current training.

Plans that haven't started yet show a "Starts in X days" badge, so you always know when training begins.

The Science Behind the Approach

Training Plans implement established sports science principles that professional coaches have used for decades:

TSS-Based Load Management: Training Stress Score quantifies workout difficulty by combining intensity and duration. Plans use TSS to ensure progressive overload without excessive fatigue accumulation.

Physiological Demand Matching: Each discipline has a specific ratio of energy system demands (aerobic base, threshold, VO2max, anaerobic, sprint). Plans allocate training time to develop these systems in the proportions your event requires.

Taper Science: The pre-event taper follows research showing that volume reduction with maintained intensity produces the best performance gains. Your plan automatically implements this in the final weeks before your target date.

Recovery Integration: Mandatory recovery weeks and recovery workouts aren't optional - they're built into the plan because adaptation happens during rest, not during training.
